As with any of our treadmill workouts, you can walk or run the entire time, whatever works for you. We recommend a little of both to help provide variation to your routine. Changing up your routine every two weeks is a great way to help you reach your fitness goals, because your body won't get used to the workout and simply go through the motions.</p><p>During the 45 minutes, you will do a combination of speed and incline work. Further, there are six sets of squats (yes, squats!) built in as a challenging change of pace. To do the workout, you will need one heavy hand weight. We recommend a 10, 12, or 15 pound weight, any of which are readily available at your health club.</p><p>Follow along and give this program a chance. We guarantee you will find it a challenge! Here we go...</p><p><b>Minutes 0-5:</b> Warm up at 1% incline. Pick an easy walking or running pace, but fast enough to get you warm. A good rule of thumb for walkers is at least 3.2 miles per hour.</p><p><b>Minutes 5-10:</b> Let's continue warming up a little more. Take the incline to 2% and pick up your pace.5 mph.</p><p>Now we will do three sets of what we call pick up intervals, all at 1% incline. The sequence is six minutes; three sets of one minute on, one minute off in a manner of speaking.</p><p><b>Minute 10-11:</b> Choose a challenging pace for one minute. Push yourself into a run if you normally walk.</p><p><b>Minute 11-12:</b> Back off your pace for one minute. This is just a recovery, not a full rest. Can you do 25 repetitions in one minute?</p><p><b>Minute 17-18:</b> Get back on the treadmill and walk or jog at an easy pace. The incline is still at 1%.</p><p>From minutes 18 to 24, repeat the six minute interval as shown above. One minute on, one minute off, 3 sets of two minutes each.</p><p><b>Minute 24-25</b>: One minute of squats with your hand weight.</p><p><b>Minute 25-26:</b> One minute of recovery back on the treadmill.</p><p>Ok, from minutes 26 to 30 we are doing two sets of two minute intervals. Just like the six minute interval segments shown above, except only for four minutes this time. Alternate each minute at a challenging pace and then a back off pace.</p><p><b>Minute 30-31:</b></p><p>One minute of squats. They like to call it a myth.</p><p>Since I am a firm believer that your fat burning heart rate zone is a very important tool for all those people out there who want to shed fat and stay in shape, I must tell you my point of view.</p><p>People who discourage its use as a fat burning tool have the following argument: you can burn more calories if you workout at a faster pace and get your heart rate to 80 to 90%.</p><p>Let's break it down. The heart rate zone to burn fat is 60 to 70% of your max HR. This is calculated by subtracting your age from 220. Here is an example based on my own age.</p><p>220-34=186.<br />Fat burning HR zone 186*60%= 111</p><p>186*70%=132</p><p>I always stay within these limits when I am training to shed fat. When working at this pace you burn about 12 calories per minute and 40% of those are from stored fat. So for every 45 minutes you are burning 540 calories.</p><p>When working out at a faster pace and your HR is 80 to 90% you will burn about 16 to 17 calories per minute. Definitely more than 12 calories at a slower pace but you will never be able to sustain that pace for more than a few minutes at a time. This pace and efforts are used in interval and strengths trainings.</p><p>Fat burning HR zone is hitting the treadmill for 45 minutes; strength training is 4 sets of 12 repetition of military press. At this point, almost any activity above the normal level becomes "exercise" for this individual. Over time, the body will adjust to the new level of activity and assume a new homeostasis, or overall balance of physical ability, fat, muscle, body weight, and metabolism. It then becomes time to adjust the activity upwards in order to arrive at a new balance. Once an acceptable balance, usually a target weight, has been arrived at, the individual can change from a weight loss program to a weight maintenance program.</p><p>Unfortunately, people tend to be a little ignorant on the subject of exercise and sabotage themselves at the start of their weight loss program through several different mechanisms. Beginners usually:</p><ul><li>Try to do too much </li><li>Don't do enough </li><li>Don't increase the level </li><li>Do the wrong exercises </li><li>Have unrealistic expectations </li><li>Don't understand what exercise is going to do </li></ul><br />Some of these items cross lines, so it is difficult to talk about one without talking about another one or two. For example, if someone has unrealistic expectations, they may try to do too much or too little. If they do not understand what exercise is going to do, they may choose the wrong exercises. Most of these problems are directly related to ignorance about exercise. This is why, if you are interested in using exercise as part of a weight loss program, you either do a little studying on the subject, or get yourself a good personal trainer.<p>Let's briefly talk about the situations above.</p><p>TOO MUCH EXERCISE</p><p>This can cause you to fail in many ways. You can strain muscles, make yourself feel sick, or even injure yourself. After a day or two of too much exercise, your body and your brain will be screaming at you to "knock it off!" To be effective for weight loss, exercise should become a regular activity and if you are dreading the next workout, you will eventually find ways to avoid it altogether. You need to start small and build yourself up. This can create a problem also.</p><p>TOO LITTLE EXERCISE</p><p>As I mentioned above, for the sedentary individual, almost any activity will be classified as "enough exercise" at first. However, the body soon adapts to this small unit of activity and settles in at a new level, usually without really exhibiting much in the way of weight lost.</p><p>INCREASE THE LEVEL OF EXERCISE</p><p>Once the body has achieved its new level of "fitness" relative to the starting point, it becomes necessary to increase the intensity or duration of the exercise, or both. The person who starts out trying to run a marathon will fail. The person who starts out walking to the mailbox must eventually start walking past the mailbox and down the street, or they too will fail.</p><p>THE WRONG EXERCISES</p><p>Exercises can be divided roughly into three groups. In my high school days (don't ask how long ago) we would talk about strength, endurance, and flexibility. These days you hear things like resistance training, cardiovascular training...and flexibility. As pointed out, at the beginning, almost any movement will qualify for pretty near all three types. As you progress, you will have to separate out each and, for the purpose of overall health, give each its due. However, for weight loss, cardiovascular activities will probably give most people the most weight loss bang for their buck. Be aware that strength training will also benefit weight loss in the long run due to the formation of muscle tissue which can aid in burning calories.</p><p>UNREALISTIC EXPECTATIONS</p><p>Exercise works, but it generally works from the inside out. While someone who is overweight may experience an initial weight loss, most of what is happening is going to take time. If you want to look in the mirror in a couple of days or step on the scale and see obvious evidence of weight loss, you are bound to be disappointed. You will have to accept the fact that even the most perfectly designed and executed exercise program is probably going to take weeks or even months to produce inspiring results. At the start, you may just have to keep going on faith. However, EXERCISE DOES WORK!</p><p>EXERCISE'S LITTLE SURPRISE</p><p>This actually happened to my wife. She was trying to lose weight and began exercising. A few days later, I could tell that she was experiencing benefits. She was more active, perkier, her complexion was glowing, she was walking around the house singing more than usual, and she looked "tighter" to me. One night we were talking, and she was going on and on in an excited way about how much looser her clothes were getting. In fact, they were getting so baggy; she was saying that she would have to go shopping for more. She was in a great mood when I left the room. A few seconds later, I heard her exclaim, "Oh no!" I stepped back into the room and she was crying.</p><p>She had stepped on the scale and her weight had GONE UP since the last time she had weighed herself.</p><p>Even though I had explained to her what was going to happen, like most people who have tried and tried to lose weight, her immediate reaction was that her exercise program "wasn't working." She felt like another promise had failed her.</p><p>We will leave aside the fact that everybody's weight fluctuates from day to day and from hour to hour. If you are checking your weight daily, you are setting yourself up for failure. If you MUST weigh yourself, do it once a month or even once every two months. If you have been eating properly during that time and doing your exercise, increasing it as you achieve each new level of ability, you will have lost at least a few pounds.</p><p>What got her, and a lot of other people, is a simple physiological process which was, in a few days, going to work in her favor. When someone who has NOT been exercising begins to exercise, they usually build some lean muscle mass and burn off some fat. Unfortunately, at first, the weight of lean muscle mass that is added is sometimes greater than the amount of fat that is lost. Therefore, someone may find that they are actually GAINING WEIGHT for the first few days or even weeks of their exercise program. In time, if the program is continued, the muscle mass will plateau, and the fat will continue to be burned and the weight will come down.</p><p>Remember how my wife was saying that her clothes were looser? That's because she was burning fat and adding lean muscle mass. The lean muscle takes up less space than the fat that has been burned. But how real are they?</p><p>In a study reported in the American Journal of Clinical Nutrition <br />(58:561-565), "Muscle Hypertrophy With Large Scale Weight Loss and <br />Resistance Training," subjects took off fat while gaining muscle.</p><p>Fourteen women followed an 800 calorie, high protein diet (80 grams of <br />protein, 97 grams of carbs and 10 grams of fat) - with seven of the women <br />lifting weights for 30 to 40 minutes three days a week and the other <br />seven women simply following the diet without exercise.</p><p>The study lasted for 90 days and the workout consisted of bench presses, <br />pulldowns, military presses, pullovers, curls, tricep extensions, knee <br />extensions, and knee flexion.</p><p>The two groups lost the same amount of weight - approximately 33 pounds. <br />The lifting group, however, actually increased muscle mass by 21 to 27 <br />percent, while the non-lifting group lost muscle, along with fat.</p><p>"These results indicate that weight training can elicit muscle fiber <br />hypertrophy during periods of severe energy restriction," said the researchers. <br />"Strength declined in the sedentary group during the weight reduction but <br />increased in the weight-trained group."</p><p>The key to successful weight loss is weigh training - not walking, or any <br />other low intensity cardio program - and a high protein diet. In the study, <br />40 percent of calories came from protein, as opposed to most fat loss <br />diets that call for only 15 to 20 percent protein.</p><p>Now, let's get a few things straight. This is not an endorsement of severe <br />calorie restriction. Even if you get results initially, eventually your body <br />will rebel with a lower metabolism, muscle loss and fat gain.</p><p>However, it does show you that when you properly apply the fundamentals of <br />proper weight training and nutrition, you can build muscle while you burn fat, <br />and completely reshape your body.</p><p>If you really want to ramp up your results so you can dramtically transform<br />your body and do it fast, consider adding high intensity interval training,<br />or what I call power cardio, to your weight training program.</p><p>This type of training, along with intense weight training, is one of the best <br />things you can do to build power, muscle mass, speed, strength, endurance, and <br />lose fat! Proper power cardio can give you the best of all worlds.</p><p>A brief explanation of this training is that you do just that - train in <br />intervals, by alternating a brief period of exercise with a brief period of <br />rest.</p><p>And the overall length of your workout are much briefer in duration than your <br />typical aerobic sessions.</p><p>Power Cardio will -</p><p>1 - Burn more calories by elevating your metabolism so you lose fat faster</p><p>2 - Increase your power</p><p>3 - Increase your speed</p><p>4 - Increase your endurance</p><p>No matter what your fitness goals, power cardio is one of the best ways of <br />helping you achieve them. And the variations are endless. You can vary the <br />training parameters (exercise to rest ratio, number of intervals) to make the <br />workouts harder or easier, depending on what you are trying to accomplish.</p><p>You can also use any number of exrecises for your training, such as cycling, <br />sprinting, treadmill, elliptical trainers, jump rope, rope climbing, hill<br />sprints, and more.</p><p>Don't continue doing endless hours of aerobics that aren't helping you reach <br />your goals anyway. I've also been 30 pounds overweight and unable to run down to the mailbox. I've known the highs and lows of weight loss. I've seen the pounds drop off like miles on an odometer, and I've gone weeks looking at the same blasted high number on a scale.</p><p>Bottom line for me: my fastest way to lose weight was not padlocking my mouth or chaining myself to a treadmill. It wasn't about eating high protein, no fats, or low carbohydrates. But in my years of experience with this, I can say unequivocally what MY fastest way to lose weight is. Wanna know?</p><p>It's when I made the mental shift from "wanting to lose weight" to "I don't care if it's the last thing I do - I'm going to weigh xxx pounds!" It's when I went from sucking in my stomach in front of the mirror, to when I said, "I'm fat! I look terrible. So, instead of doing one set, resting and then doing another set of the same exercise, you'll change exercises. You can either rest between exercises, or do one exercise immediately after the other and then resting between supersets. Either way super sets are very beneficial.</p><p>Why?</p><p>Super sets allow you to do a great deal of work in a short period of time without sacrificing your performance. To take full advantage of supersets, I pick two non-competing exercises for each superset. So, the muscles used for the first exercise rest while you perform the second exercise. This allows you to get through the workout quickly!</p><p>I like to do dumbbell workouts using super sets with grinding dumbbell exercises like presses, rows, squats and deadlifts. Not only do I get all the muscle building power of these exercises, but the fast pace improves cardiorespiratory endurance and burns fat as well!</p><p>Dumbbell Workout Option #2: Timed Circuits</p><p>A circuit is when you perform a series of dumbbell exercises in a row one after the other. Normally, you would do a certain number of repetitions for each exercise before moving on to the next. But with a timed circuit, you perform one dumbbell exercise for time (like 30 seconds) and then move on to the next exercise and perform for the same amount of time. I like to do dumbbell workouts using timed circuits with explosive dumbbell exercises.</p><p>Why?</p><p>Explosive dumbbell exercises build muscles with extraordinary power, but also use a lot of energy. This is important because you can keep (or build) muscle while stripping away performance robbing, appearance destroying fat. Plus, the fast pace of the workout builds powerful heart and lungs.</p><p>Dumbbell Workout Option #3: Peripheral Heart Action</p><p>Peripheral Heart Action training is like circuits where you alternate between upper body and lower body exercises. The fast pace and alternating fashion of this workout allows you to attack your muscles, heart and lungs all at the same time. I like to do peripheral heart action dumbbell workout where I rotate between grinding dumbbell exercises and explosive dumbbell exercises.</p><p>Why?</p><p>Rotating between these two types of dumbbell exercises forces you to perform strength exercises when under cardiorespiratory stress, and explosive exercises when under muscular stress. The result? A dumbbell workout that combines muscular strength AND cardiorespiratory endurance and prepares you to meet the challenges of sport, work and life with excellence. By alternating among a variety of aerobic choices, everything from cycling and swimming to in-line skating, you'll whip your heart and lungs into shape, while at the same time working (and balancing) muscles in every part of your body.</p><p><strong>Think Big</strong> - It's a simple rule, so it should be easy to remember: The more muscles involved in an exercise, the more calories burned. When you're looking to burn fat, go after the big muscle groups - the kind you work by running, swimming, cycling, cross-country skiing, rowing, tennis, basketball, and so on. Table tennis certainly has its intrinsic values, but unless you're a member of the Chinese national team, weight loss isn't one of them.</p><p><strong>Start Early</strong> - You don't have to be a seasoned athlete to take up cross-training. It's also a superb way to ease back into shape. Mixing up exercises eases the initial shock to unfit muscles. Start a fitness program with running only, and you put a lot of repetitive stress on some pretty fragile muscles like the calves and achilles tendons. But if you run one day and bike the next, your calves and hamstrings get a rest on cycling days, and your quadriceps get a break when you run.</p><p>Better yet, get off your feet entirely. Alternate running or biking with a day of swimming. It's not only great exercise but it's also a wonderful liquid balm the day after a bike ride or run, stretching out the muscles and freeing them from the stress of gravity.</p><p><strong>Mix it up Slowly</strong> - It's a painful scenario: A long time cyclist decides to do some running. He sets off hard. Calf muscle makes a sound like the peeling away of Velcro. Cyclist spends many weeks rehabilitating.</p><p>Whether you have started exercising or have been buffing your butt for longer than you care to admit, it's critical to take up new exercise slowly. Even if your heart and lungs aren't the limiting factor, your muscles and tendons are, and if you don't coddle them, you'll have problems.</p><p>If you're coming back from time off or you're starting something new, going straight into hard effort will set you up for a tendon or ligament injury. You'll have better results if you're patient and build things slowly.</p><p>When you're taking up a new sport, no hard effort for at least four to six weeks. In the meantime, take it slow and easy. Build endurance and condition the muscles first. Don't worry about speed, just go slow and have fun.</p><p><strong>Split Up the Workouts</strong> - There's a male mystique that says you always have to finish what you start. If today is your running day, you run. When you start on the exercise bike, you finish on the bike. While this sort of single-track thinking may get you through business school, it isn't as productive when it comes to aerobic exercise.</p><p>You can sidestep fatigue to a degree by doing two different aerobic exercises during the same workout. Shifting the onus to a different set of muscles in mid-workout will let you push harder just a bit longer, and pushing harder helps maintain a higher calorie burn.</p><p>Calorie burn varies from person to person, but generally if you spend 15 minutes on the treadmill exercising at 70 percent of your maximum ability, and then hop to the cross-country ski machine for 15 minutes at the same intensity, you'll burn roughly a third more calories than you would if you ran on the treadmill at 50 percent effort for 30 minutes.</p><p>You might not be able to sustain that effort every time just because you switch activities, but as a rule you will be able to benefit both psychologically and physiologically by changing things up.</p><p>The same mix-it-up approach can be applied outside the club as well. Run to the pool. Or toss a pair of in-line skates into your backpack, ride your bike for 15 minutes, then hop off and skate.</p><p><strong>Do Workouts Within Workouts</strong> - Technically, cross-training involves the mixing of different sports and exercises at different times. But we'll be creative for a moment and suggest that we mix things all at the same time.</p><p>Remember, the more muscles you involve in your exercise or the more you tax those muscles, the more calories you'll burn. So innovate. Carrying a pair of 3-pound dumbbells as you run can increase the amount of calories burned by as much as 20 percent. Wear swim fins in the pool; it will make those big, oxygen-hungry muscles in your legs work harder and gobble up more calories.</p><p>Obviously, you don't want to take this too far. Using dumbbells while riding a bike will likely bring trouble, but the only limit is the limit of your imagination. It doesn't take big changes to get results.</p><p><strong>Location, Location, Location</strong> - If you take up a sport that can only be done in a fitness park across town and only between the hours of 5:00 and 6:00am, you won't be doing it long. It has to be convenient so that you'll do it. If you have to drive 15 miles across town to exercise, you're not going to do it.</p><p><strong>Be Reasonable</strong> - Cross-training is the best route to well rounded fitness, but this doesn't mean that you should take up an exercise routine that requires its own appointment book. The sporting goods industry would certainly like it if we all incorporated boxing, volleyball, running, cycling, aerobic dance, and judo into our exercise week, but this is neither practical nor wise. You need to engage in a specific exercise with some regularity.</p><p>Why? Because repetition brings conditioning. If you're only running once every two weeks, you'll be starting almost from scratch each time, and you'll certainly never get in good enough condition to work hard enough to burn serious calories.</p><p>Though this isn't written in stone, experts generally advise picking two aerobic exercises that you like and then mixing them through the week. Cycling on Monday, Wednesday, and Friday and running on Tuesday, Thursday, and Saturday (because each exercise stresses different muscles, alternating them like this gives those muscles a day off to recover).</p><p><u><strong>Building Muscles</strong></u></p><p>That weight training could be used to lose weight might seem ludicrous, since even recreational lifters add bulk to their frames, and serious lifters look like sides of beef. But experts have found that weight training is an extremely effective tool in the battle to burn fat, particularly when combined with aerobic workouts.</p><p>Though sorely outnumbered on most of our frames, muscle cells are far more metabolically active than fat cells. A pound of muscle can require 35 to 45 more calories just to get through the day. Adding more muscle to your frame actually helps burn fat more effectively throughout the day. Particularly when combined with aerobic workouts, cross-training in the weight room works a larger variety of muscles than by doing the same lifts over and over again. That means existing muscle cells grow, and that, of course, means more fat burned.</p><p>When you're trying to lose weight, experts say, it's a good idea to combine three days a week of aerobic exercise with two days of weight training. While two days of weight training isn't enough to promote substantial strength gains, it's more than enough to provide muscle mass to achieve the metabolic burn that you're looking for.</p><p><strong>Work the Big Groups</strong> - If you spend much time in the gym, you've almost certainly seen the big guys spending what seems like an inordinate amount of time working on small parts of their anatomy, doing wrist curls or heel raises. But when you're trying to lose weight, doing isolated dumbbell curls isn't your best bet. Instead, focus on lifts that hit big muscles and big groups of muscles. The more muscles and joints involved in a lift, the more caloric expenditure.</p><p>There are lots of these big muscle groups to work on. Doing lunges, for example, works the quads, and hamstrings; bench presses are good for building the chest, shoulders, and triceps.</p><p><strong>Do the Circuit</strong> - A great way to combine lifting with aerobic exercise is circuit training. It works like this: Select six to eight big-muscle lifts that will give your whole body a workout. Do 12 to 15 repetitions of each exercise. Rest 30 seconds between exercises. After you have done all the exercises, rest for up to 2 minutes, then repeat the circuit again.</p><p>Lifting this way drives the cardiovascular system to a higher level and then keeps it there because you don't allow enough time for recovery. Because, your cardiovascular system is elevated, you're burning more calories.</p><p>When doing circuit training, you'll want to substantially reduce the weights that you normally lift. As a rule, plan on lifting 40 to 60 percent of your current max. If you're new to weight training, you'll want to build a strength base first: three days a week of lifting for two to three months should do it.</p><p><strong>Stand and Move</strong> - To boost the calorie burn just a little more, concentrate on standing lifts. For example, do standing dumbbells military presses as opposed to those performed seated. Standing lifts burn slightly more calories because you are working to support your own weight too. So what does that mean, what is the explanation and how do you do it?<br /> <br />High Intensity Interval training is essentially periods of hard work alternated with easier periods of work using a cardio exercise. Our bodies are designed to perform physical activity in bursts of energy followed by recovery, such as running up a flight of stairs or running to catch a bus.</p><p>Steady state cardio can help your cardiovascular system as well but it only trains the heart at one specific heart rate range, rather than a variety of ranges. Simply put, HIIT teaches the heart to respond to the different stresses that we may face each day.<br /> <br />Research tells us that variability is key to consider in your training to show improvement down to the cellular level. HIIT is superior to slow steady cardio because you burn more calories after you do the exercise. When you do steady state cardio, you burn calories from the exercise while you are doing it but not afterward.</p><p>The bulk of the calories you burn in a day come from your resting metabolic rate (RMR). What happens when you do HIIT, you increase the RMR and that makes a big difference in your fat loss.<br /> <br />You will probably notice the total calorie count on the cardio machine you are working on will seem less with the HIIT workout than the slow steady cardio routine you are used to, but you may feel the workout to be more challenging. Be careful not to pay too much attention to what the calories say on the machine (most of them are not very accurate anyway) rather, pay attention to the bigger picture, and that is increasing your RMR. Focusing on the calories being burned during the exercise is very short sited when working out for fat loss.<br /> <br />Strength training by the way has the same effect on RMR and that is why if you are on a weight loss program it is critical that you include lifting weights as part of the fat-loss equation. Imagine your fat blasting results when you combine HIIT for your cardio workout, strength training, and eating 5 smaller meals spread out over the day instead of 3 larger meals? You'll have done 3 things to increase your RMR!<br /> <br />One key thing to remember... It's not the diet. It's not the intervals or the strength training. It's the synergy between all of these things. I would argue that the biggest factor is your determination to do it all. Just how determined are you to stay the course for all 3... for your lifetime?</p><p>Here is are examples of HIIT workouts:<br /> <br /> 1-Beginners</p><p>1) Warm up for 5 minutes using your choice of cardio exercise. <br /> <br />2) Perform the exercise by going at a hard pace or high intensity for 1 minute (about 8/10 your effort). <br /> <br />3) Continue at a slow pace or low intensity for 2 more minutes (about 3/10 your effort).<br /> <br />4) 4) Repeat for 4 more intervals.</p><p>5) 5) Finish with 5 minutes of very low intensity (3/10) for a cool down.<br /> <br />6) 6) Complete this work out at least 3 times a week. <br /> <br /> 2-Intermediate</p><p>Use the above workout for beginners except add on an extra interval or two for a total of 30-minute workout. Do the workout 4 times a week.</p><p> 3-Advanced</p><p>Use the same workout above, but vary the intervals, either 30 seconds high intensity (9/10 effort) and 90 seconds low intensity (3/10 effort), or 1 minute high intensity (8/10 effort) and 1 minute low intensity (3/10 effort) for a 30 minute workout.</p><p>Doing your cardio workout this way will require you to focus more carefully. To get the most effective cardio workout, you should not be multitasking... give it your full attention, no TV, no reading. Be present and focused. This too will get you better results. You should not be able to carry on a normal conversation with your friend on the next treadmill! There are more efficient ways to burn calories.</p><p>We all know that interval training is the most efficient form of cardio to burn maximum fat. The idea of moving at a moderate pace for a couple minutes followed by a burst of activity for 30 seconds to a minute, and then back to the slower pace, and then repeating this for as many total minutes as you want. So in and of itself this removes some of the monotony of the "hamster" workout, plus it's better for fat burning. But again, the basic idea of this workout still lacks variety.</p><p>The Fun Fat Burning Workout: Leave the cardio equipment alone. Walk into the gym and find the five basic compound exercise machines. These would be:</p><p>Bench Press</p><p>Lat Pull Down</p><p>Leg Press</p><p>Military Press</p><p>Seated Row</p><p>What you do is a set on each machine (machines are better than free weights for this because they load faster). Each set is 2 minutes long with no rest between machines. The key is to do every other set as fast as you can move the weight. Obviously it will take some adjusting to know what weight amount to use. Once through is a little more than 10 minutes long with either 4 or 6 minutes done as hard as you can go. After the first time through all five machines you will find that your heart rate will be very elevated (great cardio effect), with every muscle in your body getting a part of the workout (muscle building/toning). After 3 times through everything you will have kept your heart rate elevated for over 30 minutes and blasted every muscle you have. You will have gotten the benefit of more than 30 minutes of fat burning cardio intervals combined with the extended metabolism boosting effects of weight training, which keeps burning fat for up to 24 hours after your workout. Walking has to be not only one of the best exercises, but it is also one of the most natural and enjoyable. You can vary your speed to suit your particular level of fitness or to fit with your surroundings. You can walk your dog, walk with the kids, walk in the mall, walk through a serene park, or hike up a mountainside. Walking is one of the best ways to burn fat.</p><p>2. Experiment with yoga or tai-chi. Despite the pictures you are accustomed to seeing, these ancient exercise disciplines are actually easy to learn. It is not necessary to achieve the level of competence of the models seen in the pictures, but many of them started at the same level of fitness that you are at now. Yoga and tai-chi routines can be as long or as short as you wish, and once you learn a few basics, they can fit easily into spare moments of the day or be done as full-blown routines.</p><p>3. Play a sport. You don't have to butt heads in a football game, but even a little badminton or ping-pong can have very positive effects on health and fitness. Shooting basketball with the kids is a great way to be a parent and get in some exercise, while encouraging them to improve their fitness as well. Team sports not only can be great for exercise, but may even be a way to extend a personal network of friends or to bond with business acquaintances. For that one, just take a look at how much business gets done on the golf course these days. Don't forget! For the exercise benefit, leave the golf cart behind, walk the course, and carry your own clubs. This is good for weight loss and it is a fun way to burn fat.</p><p>4. Join scheduled exercise programs. You can sometimes find inexpensive or even free exercise programs offered in your community. Having your exercise scheduled and led by a professional may be just what you need. It may also give you more knowledge of your ability and needs. While you're at it, why not start your own exercise group. Get together with some friends and take a walk one day, bicycle on another, pop in a new aerobics video and try it out together. Another place to find sponsored exercise programs might be at work. More businesses are learning that fitness contributes to employee satisfaction and performance. Who knows? Maybe you can burn fat and fatten your paycheck at the same time!</p><p>5. Don't lie around the house. Play (or exercise) around the house. Did you know that a 150 lb person vacuuming for 15 minutes burns 79 calories? This is an average, of course, but that same person only burns 23 calories in 15 minutes while watching TV. Just for comparison, hang gliding and sky diving burn about the same number of calories as vacuuming. Makes you see the Hoover in a whole new light, doesn't it. By the way, playing with the kids is a great physical fitness program. Even moderate children's games such as hopscotch or jacks can burn 90 calories in 15 minutes! That's better than water volley ball or ping-pong. If you want to burn fat and get fit, chase some kids around! What a weight loss program.</p><p>As you can see, adding exercise to your life is not really all that difficult. My challenge to you to gain superior cardiovascular conditioning is to knock off 100 of these bad boys without stopping!</p><p>2. Jump Rope: The jumping rope cardio workout is another fabulous way to get a great workout and to develop hand/eye coordination at the same time. Its all about keeping the right pace. Feel free to include the jump rope into your cardio program along with the jumping jacks. The beauty is that both of these drills can be done independently, used as interval bouts, or can be involved in a total conditioning circuit! My challenge for you with the rope is to jump for 3 minutes nonstop, rest for a minute and do another 3 minutes! Be strict with your rest time and complete 3 rounds of 3 minute jumping intervals. Now that I'm a missionary in Africa and don't have all the time to commit to the weight room as I did before, I need to focus on what's important. There's no room for wasting time.</p><p>So what is important? I'm a married man who likes to look good in what he wears. Being on the endomorphic side of the spectrum, my lower body doesn't need to grow any more - it's got enough size. So that leaves me with the upper body. I'm not going to be walking around topless in public any time soon, so I don't need that chiseled chest or six-pack abs look, either. What I do need is to fill out my shirts and sweaters in all of the right places: chest, shoulders, arms, and upper back.</p><p>With that said, here is the workout that I've adapted to fit my busy lifestyle and yet still produce great results.</p><p>This is a four-day workout, focusing on one body-part per day, ending with a rest day. Each workout shouldn't last more than 15-20 minutes.</p><p>First, start with a warm-up of some kind of cardiovascular activity (jogging, jump rope, etc) for 5-10 minutes, per ACSM recommendations. Then you will perform 4-6 sets in order to flood your muscle with blood and really work it out.</p><p>Chest Day: Start with light weights on the bench press for 12-15 reps. Immediately follow this set with light weight dumbbell fly's for 12-15 reps. Add more weight to your second set. Add more weight to your third set. You should complete 4-6 sets in all, depending on how you feel or how hard you want to push it. After your first two sets of 12-15 reps, your rep target should be 6-10. Cool down with some stretches.</p><p>Biceps Day: Start with light weights on the barbell straight bar for some reverse curls for 12-15 reps. Immediately after each set you should lie on an incline bench and do regular palm-up curls with dumbbells. Increase your weight for a second set of reverse curls for 12-15 reps and incline bench dumbbell curls. Your final sets should target 6-10 reps of regular palm-up curls, each set followed by incline bench dumbbell curls for 6-10 reps, too. Cool down with some stretching.</p><p>Triceps Day: Start by lying on your back and performing some triceps extensions with light weights for 12-15 reps (commonly known as "skullies"). Immediately follow this first set by kneeling on your bench and performing triceps kick-backs, where you extend the weight up behind you, with your back parallel to the floor. Add more weight for your second set of skullies and triceps kick-backs. Your final sets should target 6-10 reps of heavier weights, completing a total of 4-6 sets. Cool down with some stretching.</p><p>Shoulder Day: Start with the seated or standing barbell shoulder press (i.e. military press) with light weights for 12-15 reps. This is for the hard core, but is really great to make your core muscles work. Get that exercise ball that has been collecting dust in the basement and take it to work with you.
